Training inside a fasting window: what the evidence supports
Two claims circulate, and both have evidence behind them, which is why the argument never ends. Training fasted is said to produce better metabolic adaptations. Eating first is said to produce better performance. A review that gathered 46 studies meeting its criteria concluded that both are broadly right: pre-exercise feeding improves performance relative to fasting, while fasted exercise has been argued to drive adaptations in peripheral tissues.
That sounds like a stalemate. It is actually a decision rule, once you ask what a given session is for.
Sorting your sessions
- A session where the number matters — a race, a heavy lift, a time trial, a session you are testing yourself in — should be fed. The performance side of the review is the more consistent half of it.
- An easy aerobic session where nothing is being measured can be fasted without losing anything you were trying to gain.
- Resistance training sits with the fed group, but for a different reason: not the session itself so much as the total protein and calories around it, which is where the next two trials come in.
Lifting inside a window works, when the food is there
Two trials put resistance training inside a 16:8 window and measured what came out.
In resistance-trained men over eight weeks, fat mass fell relative to controls while fat-free mass, arm and thigh muscle area, and maximal strength were maintained. In resistance-trained women over eight weeks, with protein matched at about 1.6 g/kg/day, all groups gained fat-free mass and improved muscular performance, with no difference between the fasting and control groups.
Neither trial found that the window blunted training. What both had in common was enough protein and a real training stimulus. That is the condition, and it is doing the work.
Practical arrangement
If your window is 13:00–21:00 and you train in the evening, everything is easy: you train fed and eat afterwards.
If you train in the morning inside a 16:8 window, you are training fasted whether you meant to or not. That is fine for easy work. For hard work it costs performance, and the review is clear enough about that direction. Two options, neither exotic: move the window earlier so it opens before training, or move the hard sessions to the fed part of your day and leave the easy ones in the morning.
What the evidence does not support is training hard fasted because it is fasted, in the belief that the deficit itself is the stimulus. Nothing in the review says the performance cost buys you a matching gain.
The limits
The 46-study review spans very different protocols, durations and populations, and reviews average away the disagreements between them. The two training trials ran eight weeks in already-trained adults. None of this tells you about an athlete in a competitive block, an untrained beginner, or anyone over a span of years.
